Building Flavour with Oils & Fats: A Chef's Guide

Oil and fat are what let flavour travel. Herbs, spices, aromatics — most of what makes a dish taste like something is carried in fat, not water. A dish cooked without enough fat tastes hollow. A dish cooked with the wrong fat tastes wrong. Third in the Building Flavour series: what oils do in food, where each one comes from, and how a working kitchen chooses between them.


What Oils and Fats Do in Food

Fat has five distinct jobs in cooking, and each one changes what a kitchen reaches for.

First, it carries flavour. Most of what we call taste — the warmth of turmeric, the heat of chilli, the aroma of garlic — is fat-soluble. Without oil, these compounds cannot reach the palate the same way. This is why a tadka carries so much more punch than dry-tempered spices.

Second, it conducts heat. Oil can reach far hotter temperatures than water, which is what makes browning, caramelisation, and crisping possible.

Third, it creates mouthfeel. Fat coats the tongue, slows salivation, and adds richness and satiety to the plate.

Fourth, it emulsifies. Oil and water don't mix on their own, but with the right technique they form dressings, sauces, and creams that hold together.

Fifth, it preserves. Confits, oil-cured spice pastes, and tadka-topped dals all use fat as a barrier against air.

Fat is not the enemy of good cooking. It's the medium most flavour travels through.


Extraction Matters: Cold-Pressed vs Refined

Two bottles of the same oil can taste completely different depending on how they were made. Extraction method changes flavour, colour, nutritional value, and — most importantly for cooking — smoke point.

  • Cold-pressed / unrefined oils are pressed at low temperatures without heat or chemicals. They retain the flavour, colour, and antioxidants of the source seed or fruit, but they have lower smoke points.

  • Expeller-pressed oils use mechanical pressure and moderate heat. Cleaner flavour, higher smoke point, some nutrition lost along the way.

  • Refined oils are treated with heat, solvents, or filtering to strip flavour and stabilise the fat. Very high smoke points, almost no colour or aroma.

An unrefined extra virgin olive oil is meant for drizzling. A refined olive oil is meant for cooking. Same fruit, different jobs. The bottle usually tells you which one is in your hand.


Where Cooking Oils Come From

Oil is the pressed fat of a fruit, seed, or nut. Where the raw material grew and how it was pressed determine what the oil does in the kitchen.

  • Olive oil (Mediterranean — Italy, Spain, Greece, Tunisia). From pressed olives. Extra virgin is cold-pressed, fruity, and green-tasting. Refined olive oil (sometimes labelled "pure" or "light") is neutral and heat-stable.

  • Coconut oil (Kerala, Philippines, Sri Lanka). From copra or fresh coconut. Virgin coconut oil is aromatic and rich. Refined coconut oil is neutral, high-smoke-point, and works for frying.

  • Sesame oil appears in two very different forms. Untoasted sesame oil is pale and mild, used across Indian and Middle Eastern cooking. Toasted sesame oil is dark, deeply aromatic, and reserved for finishing East Asian dishes.

  • Mustard oil (Bengal, Bihar, Eastern India). Pungent, high in smoke point, and a staple in vegetable and pickle traditions across the subcontinent. Tradition calls for smoking the oil first before cooking, which mellows the pungency.

  • Groundnut/peanut oil (India, China). Mild and heat-stable. A workhorse across Indian frying and South Chinese cooking.

  • Sunflower oil. Neutral and heat-stable. Cold-pressed sunflower carries a light seed flavour worth trying.

  • Rice bran oil. Neutral, extremely heat-stable, and rich in oryzanol. Popular in commercial frying.

  • Avocado oil. Buttery, expensive, and stable at very high temperatures.

  • Nut and seed finishing oils — walnut, hazelnut, pistachio, pumpkin seed. Fragile, aromatic, and reserved for cold applications.

Not all oils are interchangeable. The oil chosen shapes the flavour of the finished dish more than most cooks realise.

Smoke Point: The Deciding Factor

Every oil has a temperature at which it starts to break down. That's the smoke point. Push oil past it and three things happen. The oil visibly smokes. It tastes bitter and burnt. It releases compounds that aren't good to eat.

Choosing an oil for a job is mostly a smoke point question.

  • Cold finishing (below 60°C): flaxseed, walnut, hazelnut, toasted sesame, unfiltered extra virgin olive.

  • Low sautéing and dressings (up to 175°C): extra virgin olive oil, virgin coconut, untoasted sesame if used sparingly.

  • Medium sautéing (up to 200°C): refined olive, peanut, cold-pressed sunflower.

  • High-heat cooking and deep frying (200°C and above): refined coconut, refined sunflower, rice bran, avocado, mustard, groundnut.

Match the oil to the temperature. This one habit fixes half the bad cooking in a home kitchen.


How to Use Each

Different oils belong at different points in a dish, and choosing correctly is what separates a properly built plate from a muddled one.

  • Extra virgin olive oil. Drizzled on the plate, tossed through pasta at the end, whisked into vinaigrettes. Gentle sautéing works too — the polyphenols suffer under long heat, but a two-minute sauté doesn't destroy the oil.

  • Refined olive oil. Everyday cooking oil for pan-frying and roasting.

  • Virgin coconut oil. Curries where the coconut aroma belongs — Kerala stews, Sri Lankan dishes, Thai coconut-forward preparations. Also baking, where the fat sets like butter.

  • Refined coconut oil. Deep frying, roasting root vegetables, any high-heat application without coconut aroma.

  • Mustard oil. Bengali vegetable curries, pickle tempering, aloo bhorta. Smoke it first, then continue cooking. The pungency mellows into a rounded warmth.

  • Toasted sesame oil. Finishing only. Drizzled over stir-fries, noodle bowls, and cold salads. Never fried.

  • Peanut, sunflower, rice bran. Cuisine-neutral cooking oils for daily use.

  • Walnut, pistachio, pumpkin seed. Cold dressings and finishing drizzles only.


Nut and Seed Butters as Fats

Fat doesn't only come in a bottle. Ground nuts and seeds carry both the oil and the protein of the plant they came from, which makes them extraordinary flavour carriers in cooking.

  • Tahini (ground sesame). A base for dressings, dips, and cream sauces. Thins out with lemon and water to form the backbone of hummus, baba ganoush, and countless salad dressings.

  • Peanut and cashew butter. Blend into satay sauces, Thai curries, and creamy dals. They add richness to plant-based cheese sauces and desserts.

  • Almond butter. Milder than peanut. Works in dressings, smoothies, and baking as a butter replacement.

  • Coconut butter. Made from whole coconut flesh rather than pressed oil, so it carries fibre and natural sweetness alongside the fat.

Nut and seed butters are the fastest way to add both flavour and richness to a dish without reaching for a bottle of refined oil.


How Oil Works on Vegetables

Oil does three things to plant material, and getting each right is what turns a good vegetable into a great one.

  • It carries flavour into them. When spices bloom in hot oil, the fat-soluble compounds dissolve into the fat. That flavoured oil then coats every vegetable it touches. This is the whole logic behind tempering.

  • It enables browning. Oil-coated vegetables in a hot pan or oven reach temperatures water alone cannot produce. Maillard reactions kick in, sugars caramelise, and the surface crisps.

  • It protects delicate leaves. A film of oil on salad greens slows the acidic wilting that comes from dressing. Toss leaves in oil first, add the acid after, and the leaves hold their structure much longer.

Under-oiled roasted vegetables steam instead of roast. Over-oiled ones fry rather than caramelise. The middle path is a light, even coat.


Delicate Oils Don't Cook

Some oils exist to be tasted, not heated. Extra virgin olive oil can handle a short sauté but loses its polyphenols and green flavour under sustained heat, so save the good bottle for finishing. Toasted sesame oil almost never sees a flame — its aroma vanishes in seconds. Cold-pressed nut oils like walnut, hazelnut, and pistachio belong in cold applications only. Flaxseed oil should not be heated at all, and it needs to be kept refrigerated because its polyunsaturated fats oxidise quickly.

For the pan and the oven, reach for refined, heat-stable oils. Reserve the delicate ones for the last thirty seconds of a dish.


Things to Watch For

A few kitchen realities are worth remembering whenever oil is on the stove.

Every oil eventually goes rancid. Nut and seed oils spoil fastest. Store all oils in cool, dark, sealed bottles, and buy only what a kitchen can use in a few months.

Smoke-point mismatches waste both the oil and the dish. Deep-frying in extra virgin olive oil is expensive and produces bitter results. Match the oil to the heat.

Over-oiling roasted vegetables is one of the most common home-kitchen mistakes. Too much oil pools on the tray and steam-cooks the vegetables rather than roasting them. A light, even coat is the goal.

Reheating fried oil breaks down the fat and builds up oxidation compounds. Home kitchens should reuse frying oil once, at most, and never for a completely different flavour.

Palm oil, though widely used, causes real environmental damage when it isn't sustainably sourced. Look for RSPO-certified labelling or skip it.


Frequently Asked Questions

Is extra virgin olive oil safe for cooking?

Yes, for gentle to medium heat. Its smoke point sits around 190–215°C, which covers most sautéing and even light roasting. The concern with high heat isn't safety but flavour — extra virgin olive oil loses its polyphenols and green character under sustained heat. Save the good bottle for finishing.

What's the best all-purpose vegan cooking oil?

There isn't a single one. Peanut and sunflower are workhorses for everyday cooking. Refined coconut handles high heat and adds no flavour of its own. Extra virgin olive is the finishing oil. Most working kitchens keep three or four bottles on hand for different jobs.

Is mustard oil safe to cook with?

Yes, and it's been a staple across eastern India for centuries. Traditional practice is to heat the oil until it smokes, then reduce and continue. That first smoking mellows the pungency and leaves a warm, rounded flavour behind.

Why do my roasted vegetables look pale?

Usually too little oil, too much crowding on the tray, or too low an oven temperature. Roasted vegetables need a light, even coat of oil, an oven at 200°C or higher, and space between pieces so they brown instead of steam.
